Crossfit

A) Push press: 4×8.

Superset w/kb bent over row: 8/side

B) Partner WOD: 100/80 calorie row-100 burpees onto a plate-100/80 calorie row

*Partners must switch off every 25/20 cals on the row.

* Each partner has a plate (45/25lb). Each burpee finishes with athlete jumping on and off of their plate. Athlete does not put hands on plate during pushup portion. Person not doing burpees must hold their plate (45/25lb) locked out overhead for burpee reps to count.

28 minute EMOM:

1) 9-14 burpees

2) 5-6 db front rack squats (50/35lb) + 5-6 db push press

3) 10-20 tuck jumps over paralettes

A) Back squat: Build to a heavy single for the day in 20 minutes. If extra time do 2×3 @ 85% 1RM.

B) 10 rounds: 1 heavy power clean @80-85% 1RM or 185/135lb-2 wall walks-3 L-sit pullups

Rounds 1-2: 4 touch and go squat snatches

Rounds 3-4: 3 touch and go squat snatches

Rounds 5-6 : 2 touch and go squat snatches

B) 14 minute AMRAP: Run 400m-15 wallballs-10 knees to elbows

6 intervals of 2:30 on 2:30 off alternating between A and B.

A) 500m row + max rep db thrusters (35/25lb) B) 500m row + max rep burpees over the rower

*Scale row to 450m or 400m if needed to get at least 20 seconds for movement

Complete as many rounds and reps as possible in 12 minutes of:

2 rounds of:
50-ft.  db front rack walking lunge
16 toes-to-bars
8 db power cleans
Then, 2 rounds of:
50-ft. db front rack walking lunge
16 bar muscle-ups
8 db power cleans

Etc., alternating between toes-to-bars and bar muscle-ups every 2 rounds.

Men use 50-lb. dumbbells
Women use 35-lb. dumbbells

2) Choose one of the following: 30 second wallfacing handstand hold or 10-20 shoulder taps or 10-20m HS walk

B) 2×5 min on 5 min off 1000m row then AMRAP

 Max deadlifts (185/135lb)

*if you cant keep under a 2:15 pace, scale row to 850-900m.
